Target muscles
The legs drive the bar overhead via an explosive dip-and-extension, the shoulders and triceps lock it out, and the split landing — one foot forward, one back — gives the most stable receiving position of any jerk, letting you handle the most weight. The quads, glutes and entire trunk stabilise the loaded overhead lunge.
How to perform
Setup
Hold the bar in a front rack at the shoulders, elbows up, feet hip-width, core braced and ribs stacked.
Execution
Dip straight down a few inches with a vertical torso, then drive explosively up off the legs. As the bar leaves the shoulders, split the feet — front foot forward and flat, rear foot back on the ball — and punch the arms to lock the bar overhead while dropping under it. Stabilise the split, then recover by stepping the front foot back first, then the rear foot up, finishing tall with the bar overhead.
Common mistakes
- Dipping with a forward lean, throwing the bar in front of the head.
- A short or unbalanced split that can't stabilise the load.
- Pressing the bar out instead of driving the legs and dropping under fast.
- Recovering feet in the wrong order and losing balance under the bar.
Progressions and regressions
Regress to a push press and push jerk to build the dip-drive, and drill the split position with a light bar or PVC overhead. Establish overhead stability and a balanced split first. Progress by loading once the catch and recovery are automatic.
Programming notes
Program it early for overhead power, 3-6 sets of 1-3 reps with full recovery. Alternate the lead foot occasionally for balance, though most lifters favour one. It's the lift to train when you want to put maximal weight overhead, and rewards patient technical practice.
