Target muscles
The full snatch is the most athletic single lift there is. The posterior chain rips the bar from the floor, the hips and traps deliver an explosive extension, and you drop into a deep overhead squat to receive the bar — quads and glutes catching at the bottom while the shoulders and upper back stabilise a wide-grip load locked overhead. It trains power, mobility and stability all at once.
How to perform
Setup
Set up over the bar with a wide snatch grip, mid-foot under the bar, flat back, chest up, lats packed and arms long.
Execution
Pull the bar from the floor, keeping it close past the knees, then extend the hips, knees and ankles explosively and shrug. Pull yourself aggressively under the bar, dropping into a full overhead squat as you punch it to lockout. Catch and stabilise the bar overhead in the deep squat, then stand to full extension with the bar held firmly above the mid-foot.
Common mistakes
- Early arm pull that robs the lift of hip-driven speed.
- The bar swinging away from the body and looping forward.
- Not pulling fully under, so the bar is caught high and crashes onto the shoulders.
- Insufficient overhead or squat mobility, leading to an unstable, dangerous catch.
Progressions and regressions
Regress to power snatch, hang snatch, snatch balance and overhead squat work to build each piece. Overhead mobility and a confident overhead squat are non-negotiable prerequisites. Progress by adding load only as the catch, bar path and stand-up stay consistent.
Programming notes
Program it first in the session for power and skill, 4-6 sets of 1-3 reps at high quality with full rest. It's a technical lift that rewards frequent, fresh practice over heavy grinding. Coaching or video review is strongly recommended given its complexity.
